The Five Zones Explained

Maximum Heart Rate (MHR)

The highest number of times your heart can beat per minute during maximum physical exertion. It is used as the reference point for calculating heart rate zones and is commonly estimated using age-based formulas.

Aerobic Training

Exercise sustained by oxygen-dependent energy production. Aerobic training primarily occurs in Zones 1–3 and is associated with cardiovascular endurance and fat metabolism.

Anaerobic Threshold

The exercise intensity at which lactic acid accumulates in the blood faster than the body can clear it. Training near this threshold (Zone 4) improves the body's ability to sustain harder efforts longer.

Beats Per Minute (bpm)

The standard unit for measuring heart rate. Heart rate zone ranges are expressed in bpm, calculated as a percentage of an individual's maximum heart rate.

Active Recovery

Low-intensity movement performed after harder workouts to promote blood flow and reduce muscle soreness without adding significant physiological stress. Typically performed in Zone 1.

Lactate Tolerance

The body's trained ability to sustain high-intensity effort despite rising lactic acid levels. High-intensity interval training in Zones 4–5 is commonly used to develop this capacity.

Zone 1 (roughly 50–60% MHR) is sometimes called the recovery zone. At this effort level, breathing is easy and conversation is effortless. Zone 1 activity supports circulation, promotes active recovery, and is appropriate for warm-ups and cool-downs.

Zone 2 (60–70% MHR) is the aerobic base zone. This is the cornerstone of endurance development. Research in exercise physiology consistently shows that a high proportion of Zone 2 training improves the body's ability to use fat as fuel and builds mitochondrial density in muscle cells — adaptations that support long-term cardiovascular health. For many people, a brisk walk or light jog sits in this range.

Zone 3 (70–80% MHR) is sometimes called the aerobic threshold zone. Breathing becomes noticeably harder. This zone improves cardiovascular efficiency and is a common target for moderate-intensity exercise guidelines, including the physical activity recommendations published by the U.S. Department of Health and Human Services.

Zone 4 (80–90% MHR) is the anaerobic threshold zone. Lactic acid accumulates faster than the body can clear it, meaning this pace cannot be sustained for long. Training here improves speed and lactate tolerance. It is the range used in many interval workouts.

Zone 5 (90–100% MHR) represents maximum effort. Short bursts at this intensity — such as sprint intervals — tax both aerobic and anaerobic systems. Zone 5 work is demanding and is generally appropriate only for those with a solid fitness base.
